Balanced suits many mixed diets. Lower carb raises protein and fat shares when someone prefers fewer starch-heavy foods. Higher carb leaves more room for training fuel, which endurance athletes often want on hard days.
Adherence beats theoretical elegance. A ratio that fits the foods already eaten will outperform a "perfect" split that lasts three days. Allergies, culture, budget and cooking time all matter more than matching a chart from a stranger's programme.
Apply the calories-per-gram values
Conversion from percent of calories into daily grams uses fixed energy densities from standard nutrition labelling conventions. Those factors do not change with brand or diet style; only the calorie budget and the percentages do. The values used here are:

Steps: 1. Multiply daily calories by each macro's percentage to get calories from that macro. 2. Divide protein and carbohydrate calories by 4 to get grams. 3. Divide fat calories by 9 to get grams.
Example fragment: 30% protein of 2,000 kcal is 600 kcal from protein, which is 600 ÷ 4 = 150 g protein. The same 30% as fat would be 600 ÷ 9 ≈ 67 g fat, because fat is denser per gram.
Percentages must sum to 100 before grams are shown. If a custom split is typed incomplete, the calculator waits rather than silently renormalising in a surprising way.
Calculate macros for a maintenance target
A round maintenance budget keeps the arithmetic easy to audit while still reflecting a realistic adult day. Take 2,400 kcal/day and the balanced preset of 30% protein, 40% carbohydrate and 30% fat, then convert each share into grams with the factors above.

Adjust macros for your goal
Maintenance is the default calorie frame on this page, matching the Calorie Calculator. When the linked energy plan uses a moderate deficit or surplus, macros are recomputed from that new calorie total with the same percentage split unless the percentages are edited by hand.
A moderate deficit (up to 500 kcal below maintenance) lowers every macro's gram targets in proportion if percentages stay fixed. Some people prefer to hold protein grams steadier while pulling more from carbohydrate or fat; that is a custom-percentage choice, not a separate high-deficit mode. The engine still refuses deficit presets larger than 500 kcal/day.
A moderate surplus raises total calories and therefore grams. That can support training blocks where recovery food matters. Deficit and surplus remain optional; neither is presented as the reason to open the page.
Calorie floors carry over from the energy guardrails: about 1,500 kcal (male profiles) and about 1,200 kcal (female profiles). If a planned budget would sit below the floor, the same professional-guidance note appears, and the low intake is not offered as a normal target to macro-split toward.
Understand there is no single best ratio
Sports nutrition research supports ranges, not one winning pie chart. Protein needs rise with hard training; carbohydrate needs rise with high-volume endurance work; fat has essential roles and improves meal satisfaction for many people. Within broad healthy ranges, preference and consistency decide more outcomes than fine percentage tweaks.
Population guidelines for adult fat and carbohydrate intake are wide on purpose. Therapeutic low-carbohydrate or other clinical diets exist, but they are medical tools when used that way, not default website presets. This calculator's presets are starting points for everyday planning.
If weight, performance and bloodwork are stable on the current pattern, there may be nothing to "optimise." If something feels off, change one variable at a time (calories, protein, or carb timing around training) and give it a couple of weeks. Keep protein intentional when calories move
When the calorie budget falls in a moderate deficit, many people raise the protein percentage slightly so gram intake does not collapse with total energy. That choice is optional and still uses ordinary presets or custom percentages; it is not a licence to push calories below the site floors.
When the budget rises in a moderate surplus, carbohydrate often absorbs much of the extra energy for training fuel, while fat rises enough to keep meals satisfying.
